Write garbage on purpose, in a separate doc, every day — call it crap.md. Daily 25-minute timed dump, lowercase, typos welcome, no spell check. Goal is volume, not quality. Re-establishes that words can come out of your hands without consequence.
The 3-sentence rule for the actual thesis doc — every working session, write 3 sentences. They can be bad. They can be wrong. They cannot be skipped. You're allowed to write more, never less. Three sentences is below the threshold where perfectionism activates because there's no way three sentences can be "the thing."
Pomodoro with a hard rule: 25 min on, 5 min walk, no phone — the walk is non-negotiable. The break is not optional. Most procrastination at this level isn't poor discipline; it's poor recovery between bouts of cognitive load. Without recovery the brain refuses the next bout.
Send your advisor a status email every Friday, no matter what got done — even if the answer is "this week was rough, here's what I tried, here's what I'm trying next." Removes the "they're going to be disappointed" terror by making the disappointment metered and predictable instead of catastrophic.
No reading other people's papers in the morning — comparison work goes after your own writing, not before. Reading a brilliant paper before you've written your three sentences activates the comparison loop that froze you in the first place.
Talk to your university's counseling service about academic anxiety specifically — most R1s have a clinician who specializes in grad student presentations. Different framing than general therapy. Ten sessions of CBT for performance anxiety is one of the highest-leverage interventions in this exact population.
